How the calculation works

How to Use This Tool

Almost every TDEE calculator online asks you to pick between "lightly active", "moderately active" and "very active", and almost everybody picks one level too high. Those adjectives are aspirational, they are not descriptions, and the resulting overestimate is the single most common reason a carefully planned deficit produces no weight change. This calculator replaces the adjectives with descriptions of what a week actually looks like.

The inputs

Enter sex, age, height and weight. The tool calculates basal metabolic rate using the Mifflin-St Jeor equation, which has been the standard prediction equation since 1990 and is more accurate for contemporary populations than the older Harris-Benedict formula. Both figures are shown so you can see the disagreement between them, which is typically 3–7% and is a useful reminder of how approximate all of this is.

Choosing an activity level honestly

The multipliers range from 1.2 to about 1.9. Read the descriptions rather than the labels. A desk worker who trains hard four times a week but otherwise sits down is usually around 1.5, not 1.725 — because an hour in the gym is a small fraction of a day, and the sedentary remainder dominates. Conversely, a warehouse worker who never trains can legitimately be above 1.6 through daily movement alone.

The component doing most of the work here is NEAT: non-exercise activity thermogenesis, meaning walking, standing, fidgeting and general moving about. It varies by up to 2,000 calories a day between individuals of similar size, dwarfing the difference made by three gym sessions. It also drops during a diet, which is a significant reason why weight loss slows down before the maths says it should.

Using the goal planner

Four scenarios appear beneath the result: aggressive and moderate deficits, maintenance, and a lean surplus. Each shows a daily target and a projected weekly weight change based on roughly 7,700 calories per kilogram of body tissue. Two honest caveats apply. First, that conversion figure assumes fat loss; early weeks include water and glycogen changes that make the scale move faster than the maths predicts. Second, a deficit larger than about 25% of your TDEE reliably costs muscle mass and adherence, which is why the aggressive option carries a warning rather than a recommendation.

What to do with the number

Treat it as a hypothesis. Eat at the calculated maintenance figure for two to three weeks, weigh yourself daily at the same time and average each week. If the weekly average is stable, your real TDEE is close to the estimate. If it drifts, adjust by 100–150 calories and repeat. That measured figure will beat any equation, because it accounts for your actual NEAT, your actual food logging accuracy, and your actual metabolism rather than the population average of all three.

Which BMR equation is most accurate?
Mifflin-St Jeor, which is why it is the default here. It was validated on a more contemporary population than Harris-Benedict and typically predicts within about 10% for people in the normal weight range. If you carry substantially more muscle than average, the Katch-McArdle equation using measured body fat will be closer, because it works from lean mass rather than total weight.
Why is my activity multiplier probably too high?
Because the traditional labels flatter everyone. An hour of training is roughly 300 to 500 calories, which is around 5 to 15% of a typical day, yet the jump from moderately to very active adds around 12% to the whole figure. Most people who train four times a week and otherwise sit at a desk belong around 1.5, not 1.725.
How accurate is a TDEE estimate really?
Individual metabolic rate varies by roughly plus or minus 10% around any prediction equation, and that is before accounting for how accurately you log food, which is typically underestimated by 20 to 30%. The number is a starting point for a two-to-three-week experiment, not a measurement.
How big a calorie deficit should I use?
For most people, 15 to 20% below maintenance is the sustainable range, which produces roughly 0.5 to 0.75% of body weight lost per week. Larger deficits work in the short term but cost lean mass, reduce spontaneous movement and are much harder to sustain. Very low intakes should only be undertaken with medical supervision.
Why has my weight loss stalled at the same calories?
Three things happen together. You weigh less, so your BMR falls. Your NEAT drops, often substantially and without you noticing. And portion estimation drifts upward over weeks. Recalculating at your new weight and tightening your logging usually explains the whole gap without any need for metabolic damage theories.
Does eating more protein change my TDEE?
Slightly, through the thermic effect of food. Protein costs roughly 20 to 30% of its own energy to digest, against 5 to 10% for carbohydrate and 0 to 3% for fat, so a high-protein diet raises total expenditure by perhaps 50 to 100 calories a day. Its bigger contribution is preserving lean mass in a deficit and improving satiety.
Should I eat back the calories my watch says I burned?
Generally no. Wearable estimates for exercise energy expenditure commonly overstate by 20 to 50%, and the activity multiplier here is already meant to include your training. Eating back tracked exercise calories on top of an activity-adjusted TDEE double-counts the same energy.
Is this suitable during pregnancy or a medical condition?
No. These equations were validated on healthy non-pregnant adults. Pregnancy, breastfeeding, thyroid disorders, certain medications and eating disorder history all change energy requirements in ways no calculator can model. Speak to a doctor or registered dietitian for individualised guidance.
